How to calculate macro calculator

Macro targets start from daily calorie needs — BMR scaled by activity level, plus any calorie adjustment for a deficit or surplus — then split across protein, fat and carbohydrates using the percentages chosen.

Protein and fat are set directly as a percentage of calories; carbohydrates take whatever share is left over. Grams come from dividing each macro's calories by its energy density: 4 kcal per gram for protein and carbs, 9 kcal per gram for fat.

Reading the result

The gram figures are daily targets, not per-meal amounts — spread them across however many meals fit a normal eating pattern. Calories from protein, carbs and fat should always add back up to the daily-calories total.

Where this goes wrong. Carbohydrate percentage is always the remainder after protein and fat are subtracted from 100%, so it can never go negative — even setting both protein and fat to 40% still leaves 20% for carbohydrates. Push protein and fat higher than that combined and carbohydrate grams simply shrink toward zero rather than the numbers breaking.

A useful check on any unfamiliar result is to compare it against a rough mental estimate first — round the inputs to convenient numbers and see whether the calculator's answer lands in roughly the same territory. A wildly different figure usually means one of the fields was entered in the wrong unit, most often a percentage typed as a whole number where a decimal was expected, or the reverse.
